Fitness economist and FITBOOK expert Alina Bock has developed a four-week training plan focused on building arm muscles. Those who train consistently and–very importantly–pay attention to their diet can see visible changes after just one month.
Why Strength Training Can Help with Flabby Arms
People looking to get rid of excess skin on their upper arms often focus on weight loss. But that doesn’t automatically lead to firmer arms. Instead, the skin needs to be supported from within through muscle building. Women, in particular, often face greater challenges in building muscle due to their lower testosterone levels. Therefore, targeted strength training with sufficient load is recommended. The focus is on exercises for the triceps and biceps, the muscles on the back and front of the arm.
Important:
To achieve quick visible results, training alone will never be enough. It must go hand in hand with a coordinated nutrition plan. The diet should be high in protein and low in calories. Only when you don’t have too much body fat will the trained and well-shaped muscles be visible.
The Most Important Exercises for Defined Arms
Tricep Press or Skull Crushers

The triceps are active whenever the arm moves from a bent to a straight position. A proven exercise is the tricep press on the cable machine. Keep your elbows close to your body as you control the weight down and then slowly lift it back up.

Alternatively, skull crushers with dumbbells or an EZ bar are suitable. Lie on a bench and lower the weight beside your head in a controlled manner before extending your arms again. Keep your upper arms as stable as possible throughout the movement.
Dips for the Back of the Arm

Dips are among the most effective exercises for the triceps but require proper technique. In the gym, they can be performed on special equipment. At home, a dumbbell bench or a sturdy chair will suffice. Beginners can bend their legs to reduce the load. Advanced users can increase the intensity with straight legs or additional weight. Lower your hips close to the edge until your upper arms are roughly parallel to the floor, then push your body back up with your arms.
Bicep Curls

For balanced upper arm development, you should also train the front. Classic bicep curls are ideal. Hold a dumbbell in each hand. As you lift, rotate your forearms so that your palms face up at the end of the movement. Then slowly lower the weights back down.
Hammer Curls

Hammer curls target the biceps and particularly the deeper arm flexor, the brachialis muscle. Hold the dumbbells with palms facing each other. Keep your upper arms close to your body as you move the dumbbells up and down in a controlled manner.

This Is What the Four-Week Plan Looks Like
To firm up the arms, ideally train them twice a week. The actual load time is about 20 minutes per week, plus necessary rest between sets. For muscle building, six to twelve repetitions per set are optimal. The training weight should be chosen so that the last repetitions are just barely possible with proper form.
Week 1: Focus on Technique
Initially, the focus is on learning the movements. Perform each exercise with twelve repetitions per set. The movements should be slow and controlled to develop a better muscle feel.
The Training:
- Skull Crushers with Dumbbells: 3 sets, 12 repetitions per set, 30 seconds rest between each set
- Tricep Dips: 3 sets, 12 repetitions per set, 30 seconds rest between each set
- Bicep Curls: 3 sets, 12 repetitions per set, 30 seconds rest between each set
Week 2: More Weight, Fewer Repetitions
In the second week, increase the training weight while reducing the number of repetitions. For dips, intensity can be increased with straight legs, elevated foot positions, or additional weights.
The Training:
- Skull Crushers with Dumbbells: 3 sets, 10 repetitions per set, 30 seconds rest between each set
- Tricep Dips: 3 sets, 10 repetitions per set, 30 seconds rest between each set
- Bicep Curls: 2 sets, 10 repetitions per set, 30 seconds rest between each set
- Hammer Curls: 2 sets, 10 repetitions per set, 30 seconds rest between each set
Week 3: Higher Load
Now, reduce the repetitions again and further increase the weights. At the same time, extend the rest periods to allow the muscles to recover sufficiently between sets.
The Training:
- Skull Crushers with Dumbbells: 2 sets, 8 repetitions per set, 45 seconds rest between each set
- Tricep Dips with Straight Legs: 2 sets, 8 repetitions per set, 45 seconds rest between each set
- Bicep Curls: 2 sets, 8 repetitions per set, 45 seconds rest between each set
- Hammer Curls: 2 sets, 8 repetitions per set, 45 seconds rest between each set
Week 4: Maximum Intensity
In the final week, focus on six to eight repetitions per set. Adjust the weight again to keep the load high. The final repetitions should be challenging without compromising technique. Also, extend the rest periods between sets further.
The Training:
- Skull Crushers with Dumbbells: 2 sets, 6 to 8 repetitions per set, 60 seconds rest between each set
- Tricep Dips with Straight Legs: 2 sets, 6 to 8 repetitions per set, 60 seconds rest between each set
- Bicep Curls: 2 sets, 6 to 8 repetitions per set, 60 seconds rest between each set
- Hammer Curls: 2 sets, 6 to 8 repetitions per set, 60 seconds rest between each set

In addition to strength training, nutrition plays an important role. A balanced and healthy diet can support training success and promote muscle growth. The four-week plan therefore relies on the combination of regular arm training and a suitable diet.
